As a rough anchor, an 8 oz cup of brewed coffee holds only around 80–100 mg of caffeine, so the middle of this range is a couple of strong coffees' worth.

Two boundaries make the range make sense. At the bottom, the ISSN notes the minimal effective dose is unclear but "may be as low as 2 mg/kg" — some people respond to surprisingly little. At the top, pushing higher does not buy more: very high doses such as 9 mg/kg "are associated with a high incidence of side-effects and do not seem to be required" to get the benefit. What it helps — and by how much

Caffeine is not a blanket "get stronger and faster" pill; the size of the benefit depends on the type of exercise. Reading the ISSN position stand, a rough hierarchy emerges:

Individual variation and habituation

If one message matters most, it's this: caffeine's effect varies a lot between people, and the averages above hide big spreads. Part of that is genetic. The liver enzyme that clears caffeine is coded by the CYP1A2 gene, and "fast" versus "slow" metabolisers can respond very differently — in some research, fast metabolisers gained the most from caffeine while slow metabolisers saw no benefit or even a small impairment at the same dose. In a controlled study of trained rifle shooters, a 300 mg dose of caffeine reduced total shooting score by about 11.8 points, with essentially all of the damage in the standing position (an 11.3-point drop) where a steady hold matters most; the authors attributed it to increased postural sway rather than to a faster heart rate.
