Rest between sets

How long you rest between sets is not dead time — it's a variable you program, the same way you program sets, reps and load. This is the deep-dive behind the Rest between sets chart in your Trends (built from your logged rest timers) and the rest-adherence ratio in your Review. The one-sentence version. How long you rest determines how much of your strength you can express on the next set, which energy systems get to recharge, and what kind of adaptation the session drives — so short rest is a tool, not a virtue. Rushing your rest on a heavy strength day tends to quietly cap the weight you can lift, which is the opposite of what a strength day is for. Matching rest to your goal

The most useful thing to know about rest is that different goals call for different rest. These are the general, widely-taught starting ranges that match rest length to the primary goal of the set:

The rationale is simple. Longer rest lets your fastest energy system recharge and your force output recover, so heavy sets stay heavy — that's strength. Moderate rest balances recovered force against accumulated fatigue and total work — that's the hypertrophy zone. Short rest keeps heart rate and metabolic demand elevated and trains fatigue resistance — that's conditioning. Matching rest to goal is a big part of what makes each session actually "count" toward the adaptation you're after.

One point on fat loss specifically: rest length is a conditioning and time-efficiency lever, not a fat-burning lever in itself. Short rest can make a session more cardiovascularly demanding per minute, but overall energy balance is what governs fat loss — rest length doesn't override it.

The big misconception to correct here. "60–90 seconds is the hypertrophy rest, and longer rest hurts muscle growth." Older thinking held that keeping rest short maximised muscle growth — via more metabolic stress and a bigger acute hormonal spike. Current evidence doesn't support that. Recent reviews find that muscle growth happens across a wide range of rest intervals, and if anything longer rest tends to be slightly better or equal for hypertrophy — and clearly better for strength — largely because it lets you complete more quality reps at a given load. The honest takeaway: for muscle growth, anything from roughly one to a few minutes works. You don't need to keep rest short, and you shouldn't cut it so short that your reps or load collapse.

Why rest length matters: energy-system recovery

Underneath the rest guidelines is real physiology. Your body has three overlapping energy pathways that refuel a working muscle, and rest length determines how much each one recovers before the next set.

The practical consequence: for a heavy set, if PCr hasn't recharged, your peak force drops and you either miss reps or have to lighten the load — capping the strength stimulus. For conditioning, deliberately not fully recharging is exactly how you build fatigue resistance and cardiovascular demand. A lifter resting about 40 seconds before a heavy triple is starting that set with a partly-depleted tank; Strathlon's rest trend makes that pattern visible so you can choose to extend rest on strength sets.

Two smaller myths worth clearing up:

Heavy lifts and the "CNS fatigue" myth

Heavy lifting relies heavily on the nervous system — recruiting high-threshold motor units and firing them fast. From there, a popular claim has grown: that heavy sets cause big "CNS fatigue" that needs long rest, or even days, to clear. This is the second correction worth getting right.

The evidence base says fatigue from resistance training is predominantly peripheral — it happens within the muscle itself (metabolite accumulation, impaired excitation–contraction coupling, PCr depletion) rather than in the central nervous system. Reliably producing measurable central fatigue with strength training turns out to be difficult, and — counter to the myth — heavier loads do not appear to cause more acute CNS fatigue than lighter, higher-rep work; some data point the other way. Marathon-type endurance is where central fatigue shows up clearly, not a few heavy sets.

So how should you think about "neural readiness"? Honestly and modestly. The real reason your force recovers with longer rest between heavy sets is mostly peripheral — PCr recharge and metabolite clearance, plus regaining the ability to fully activate the muscle within that set. "Feeling ready" for a heavy attempt — being braced, focused, not gasping — is genuinely real and matters for performance and safety. Just don't frame it as clearing a large pool of "CNS fatigue."

The practical rule is the same either way: rest longer before heavy sets because it restores force output and focus, letting you lift the load the day is designed around and giving you the headspace to keep your technique clean.

Misconception to correct: "heavy lifting fries your CNS, so you need days to recover your nervous system." For normal training, this is largely a fitness-culture myth. Genuine under-recovery across a whole programme is real — but that's cumulative and multifactorial (see below), not a single heavy set "draining the CNS."

Heart-rate recovery between sets

After a set, your heart rate is elevated and then falls during rest. How quickly it drops — and how quickly your autonomic nervous system re-regulates — is associated with cardiovascular fitness and recovery status. The initial fast drop is driven largely by the return of parasympathetic (vagal) tone, and fitter people tend to show quicker post-effort heart-rate recovery.

Over a training block, an improving between-set recovery trend can reflect rising conditioning: "recovering faster between sets than you did a month ago" is a reasonable, honest sign of improving fitness. Read this one carefully.

The most common mistake: under-resting on strength days

The single most common piece of self-sabotage in the gym is cutting rest on a heavy day — dropping to 45–75 seconds because longer feels lazy or impatient — then failing reps, grinding, or quietly reaching for a lighter load, and never realising the rest was the limiter.

Physiologically, it's straightforward: insufficient PCr recharge plus residual metabolite accumulation leaves less available force on the next set, so you get fewer reps at your target load or you're forced to reduce it. The strength stimulus — a heavy load moved for quality reps — is exactly what gets blunted. Over weeks this can show up as a stall that looks like a "plateau" but is partly a rest problem.

This matters even if your goal is fat loss. For strength, and for preserving muscle in a calorie deficit, being able to keep lifting meaningful loads is what protects the muscle you're dieting to keep — so under-resting on the heavy work can quietly erode exactly the stimulus you're trying to hold on to. (As always: this tends to happen, it isn't guaranteed.) Misconception to correct: "keeping rest short and heart rate up makes strength work double as cardio, so it's more efficient." In practice this trades away the strength stimulus for a modest conditioning effect and usually leaves you with a worse version of both. If the goal is strength, protect your rest. If the goal is conditioning, program it deliberately — don't blur the two by accident.

What the rest-adherence ratio tells you

The rest-adherence ratio in your Review is simply how closely your actual logged rest matched the rest that suited that session's goal. Its whole job is to convert an invisible, in-the-moment decision into a reviewable pattern.

People systematically misjudge rest. Under time pressure — or social pressure in a busy gym — most of us under-rest on heavy work out of impatience, and sometimes over-rest on conditioning work because of a phone or a chat. Either way, the stimulus drifts away from what was intended, and you can't feel it set-to-set. A ratio surfaces that drift. Someone who thinks they're doing strength work but habitually rests 60 seconds is effectively doing a different, more fatiguing, less maximal session than the one they programmed — and seeing that on paper is a quiet but real lever for progress.

An honest limit of the metric. Adherence is only meaningful if the target rest was appropriate for you and your goal in the first place. A too-rigid target can flag healthy autoregulation — a strong lifter who genuinely needs more rest, or a conditioning session that intentionally varies rest — as "non-adherence." So treat the target as a guideline, and know that deliberate deviations are completely fine. The value is in catching unintentional drift, not in chasing a perfect score. "100 % adherence" is not automatically optimal — sometimes resting longer than the target is the correct call. Strathlon presents this as neutral feedback, not a compliance grade.

Why the "right" rest is personal

Supersets and circuits — short rest by design

These formats are excellent for time-efficiency and conditioning, and they're popular in fat-loss-phase training because they raise workout density and cardiovascular demand. For maximal strength, though, they're generally inferior to straight sets with full rest. Importantly, the short rest inside a superset or circuit is intentional — a good rest-adherence read needs to know the session format, not just the raw rest duration, so that this deliberate short rest isn't mistaken for poor discipline.
