What recovery nutrition is actually for

Recovery nutrition is simply putting those four things back — fuel, the raw material for repair, water and electrolytes — so you turn up to your next session ready rather than depleted. That's the entire job. Three jobs, really: refuel (carbohydrate), repair (protein), and rehydrate (fluid and sodium).
But here is the honest headline that most of the internet buries: how urgently you need to do any of this depends almost entirely on how soon you train hard again. If your next tough session is the next morning — or the day after — your body has hours and hours to sort itself out from ordinary meals, and precise post-workout timing barely registers. The urgent, stopwatch-driven version of recovery nutrition only really applies to a narrow group: people training twice a day, or with another hard effort within a few hours. Refuelling — carbohydrate and glycogen
Hard exercise burns through glycogen — the carbohydrate your muscles and liver store as their fast fuel. Refuelling is the job of putting that back, and carbohydrate is what does it. The pace you need to refuel at is set, once again, by your turnaround.
Fast turnaround (another hard session within a few hours, or twice-a-day training). Here speed genuinely matters, and there's a well-established target. Research on rapid recovery, reflected in the joint position on nutrition and athletic performance from the Academy of Nutrition and Dietetics, Dietitians of Canada and the American College of Sports Medicine, describes taking in carbohydrate at around 1.0–1.2 g per kilogram of body weight per hour during the first few hours after exercise to refill glycogen as quickly as possible. The muscle is most receptive to restocking soon after you stop, and the resynthesis rate is fastest in the first hour or two — so frequent small feeds (roughly every 15–30 minutes) work better than one big sitting when you're racing the clock.
Normal turnaround (a full day or more until the next hard session). This is where most people actually live, and the good news is that you can relax. When you have a day or more, you don't need to chase the clock at all — simply meeting your usual daily carbohydrate intake across normal meals refills muscle glycogen comfortably, typically within about 24 hours. A common everyday guide for someone doing about an hour of training a day is around 5–7 g of carbohydrate per kilogram of body weight per day, rising with heavier training loads. Protein — repair, per feed and per day
Where carbohydrate refuels, protein repairs: it supplies the amino acids your body uses to rebuild and adapt the muscle that training stresses. Two numbers matter here, and it helps to think about them in the right order — per day first, then per feed.
Per day. The International Society of Sports Nutrition's position stand puts a daily target of roughly 1.4–2.0 g of protein per kilogram of body weight per day for people training regularly — a good deal more than a sedentary person needs, because exercise increases the demand for repair and adaptation. Within that band, endurance-leaning training tends to sit nearer the lower end (about 1.4–1.7 g/kg), while strength training and actively building muscle sit nearer the top (about 1.6–2.0 g/kg, and some evidence supports up to ~2.2 g/kg). This daily total is the single most important protein number for recovery.
Per feed. Rather than eating that total in one or two big hits, you get more out of it by spreading it across the day. The evidence suggests a feed of about 0.25–0.4 g of protein per kilogram of body weight — very roughly 20–40 g for many people — maximally stimulates the muscle's repair machinery per sitting, and that repeating that feed every three to four hours across roughly four meals tends to support muscle better than an uneven distribution. In practice, that means a palm-or-two of protein at each of your regular meals, one of which naturally falls after training. Rehydration — fluid and sodium
Sweat is water plus salt, so replacing it means replacing both. Again, urgency depends on the situation: if you finished a session only mildly down on fluid and have the rest of the day ahead, drinking to thirst alongside normal meals sorts it out. It's the fast, sweaty turnaround — a hot session with another effort soon after — where a deliberate approach pays off.
When you need to rehydrate quickly, the American College of Sports Medicine's position on exercise and fluid replacement advises drinking around 1.5 times (about 150% of) the fluid you lost. Why more than you lost? Because taking on a big fluid load makes you produce more urine, so some of what you drink is lost again — the extra covers that. Just as important, that fluid should carry sodium: salt helps your body hold onto the water rather than pee it straight out, and helps restore what you sweated. Does timing matter? The window, honestly
This is the section that separates useful recovery advice from marketing. The famous "anabolic window" — the idea that you must eat protein and carbs within 30 to 60 minutes of finishing or the session is squandered — has been examined closely, and it doesn't survive first contact with the evidence. A well-known review of nutrient timing concluded that the window of opportunity around training is much wider and looser than the myth claims, plausibly on the order of several hours rather than minutes, and that total daily intake is the more decisive factor than the precise clock time of any single feed.
What that means in practice depends on you:
- Training once a day, with a normal gap before the next hard effort? Timing is largely a non-issue. Eat a normal balanced meal within a few hours either side of your session, hit your daily carbohydrate and protein, sleep well, and your recovery is handled. Whether the protein arrives as a post-workout shake or as dinner an hour later makes little practical difference.
- Training twice a day, or racing again within a few hours? Now the clock earns its keep. And the quiet giant in all of this is sleep.
